i do up the clock or pyramid runs which ever you prefere i do alot of my fitness winter work with a highjump group as both groups need to have strong legs and be explosivly fast....its worked so far
3 x 20m 3 x 30m 3 x 40m 3 x 50m
have a rest of about 3mins then work back down. can also do this one by heart rate. take resting HR before doin up the set then wait till HR is almost normal and work back down
3 x 50m 3 x 40m 3 x 30m 3 x 20m
if you dont feel this is working get someone to time each sprint then you got something to try and beat.

The best thing to do when you dont have a coach around is to video and takes stills of yourself....(if you can get hold of the equipment that is) When you have the ability to watch your vid's in slow mo, you can pick up on things easy....which i'm finding out at the moment.

I rarely do a dedicated sprints session as I always mix and match. Normally after a throwing session I'll do about 5/6 50's. With bounding I will mix sprints with sled pulls over about 40m.
I haven't for about 3 years now done flat out 20's and 30's. I tend to keep all my runs at about 80% of max with good form and action.
